The 20-Minute Daily Movement Practice

Busy days are when training usually disappears. But movement doesn't have to be all or nothing. Twenty focused minutes, done consistently, will do more for you than one perfect session every two weeks.

Here is a practice you can do anywhere, with nothing but a little floor space.

Part 1: Wake up the joints (5 minutes)

  • Neck and shoulder circles: 5 each direction
  • Cat-cow: 8 slow reps
  • World's greatest stretch: 3 per side
  • Deep squat hold, gently shifting side to side: 60 seconds

Part 2: Strength circuit (10 minutes)

Do as many rounds as you can with good form, resting as needed:

  • 10 bodyweight squats with a pause at the bottom
  • 8 push-ups (hands elevated if needed)
  • 10 reverse lunges per side
  • 10 glute bridges with a two-second squeeze at the top
  • 20-second plank

Part 3: Finish and breathe (5 minutes)

  • Bear crawl or crawling pattern: 2 x 30 seconds
  • Half-kneeling hip flexor stretch: 45 seconds per side
  • Lying on your back, legs up the wall or on a chair: 2 minutes of slow nasal breathing

Make it your own

As the circuit gets easier, slow down the tempo, add reps or progress the variations: elevated feet for push-ups, split squats instead of lunges, single-leg bridges. On low-energy days, do only Parts 1 and 3. That still counts.

Consistency beats intensity. Show up for twenty minutes a day and watch how your body, energy and mood respond.
